If you can manage to eat well measured calorie intake for 3 or 4 weeks (ie actually weighing every single item), you can make a spreadsheet and see how your weight has changed vs how much you ate. I eat all of my calories and mostly ignore macros. Most of my exercise calories are from running, which is pretty consistent. It might be a little different if you're recording calories from harder to estimate exercises like weight lifting.

Up to 15 or so I run without eating anything first. Over that, I'll have a serving of oatmeal and half a serving of dried sweetened cranberries. Before a half marathon or longer I'll eat more than that.

I had some pretty good Achilles tendinopathy last year. It was from running too much. In addition, I was using zero drop minimal shoes which may have added to the stresses.
