For me it has been trial and error, and I never stop adjusting. Sometimes I seem to be able to eat more without gaining, sometimes I have to cut. It can vary by about 400-500 calories. My BMI is 23.3, so I'm not in any immediate danger of becoming underweight, although I do look thinner in the face than is ideal. If I were underweight or close, I would be trying to gain, no question.

Physio says I need to cut down on some if my exercise in order to help my knees recover! Time to put these strategies to the test. Wish me luck! And if anyone has any more tips, they'll be gratefully received.

By way of thanks, and for the benefit of any other anxious types who find themselves in a similar situation, I thought I would post an update. After a few weeks, it looks like things have more or less stabilized. Thanks again for all of your reassurances, and apologies for my previous hysterics.

We live in an unnatural environment, as far as food and physical activity are concerned. We did not evolve for an environment where food was so available, so hyperpalatable, so calorie dense, and getting it required so little physical activity. I've found some now. Wasn't aware of the tabata search term. That helped. Might also just cobble together some workouts of my own by writing down exercises I see in videos in new combinations and using a timer app. Not as motivating as a video, but at least let's me work around the knee. Chondromalacia patellae, the doctor says. It doesn't cause a problem immediately, but I can still hear the creaking noise it makes when I squat. Then, a few weeks after I start squating regularly, pain starts pretty reliably.

To me there's a difference between "many people put the weight back on" and "diets cause people to end up at a higher weight than they would have been at if they had never dieted". I am letting the scale decide, its just taking a while because I adjust my calories up 100, wait a week, tweak my exercise, wait another week, etc. On the plus side, I reached the top end if my healthy weight range today - something I wasn't aiming for and wouldn't have said was a realistic goal.
