I generally use .63 x weight in lbs x miles ran. This gives you the net calories burned (that is, total calories burned above what your basal metabolism burns). I have found that it works better than anything my watch or HRM gives me.

This made me curious. I went back and looked at my burns per month for ultra training - the highest month was 36,206. So about 9000 cals per week (just running - this is Garmin so I don't have my burns for hiking or strength training). So that is about 70-80 miles per week, mixed between hard core trail work and speedwork…

I mean, unless you want to log 60 minutes of run/walk as "1000 cals". That's doable for 7 days. Its not correct, but [shrug]. Might as well call 45 minutes of zumba 1000 cals.

Good is relative. Good for a middle-aged new runner is different than 'good' for a high school cross country member. 'Good' for me is terrible for someone else, yet fantastic for another person. Its your first time. Go out and run it and see what happens. Once you have a baseline, you can improve from there.

I don't run many 5ks, maybe one or two a year. I don't know that I've seen a water station. Maybe they have them and I'm just ignoring them though. So, with only 10 days to go, you can't do a whole lot, and over-use will make the race miserable. I'd back off on pace. Whatever you're doing, do it slower. But still try to run 3 days/week. At this point, you're just looking to get across the finish line.
