No one can tell you what weight range you are in except for you :) Pick a weight that you can train to failure with, but one you still feel the exercise. Honestly, don't focus on tightening your abs when doing other movements, just focus on the muscle that you are training and the abs will do their own work. Trust me your abs are being worked even if you don't focus on them. I would only focus on your abs when doing abs specific movements like crunches, leg raises, etc

You should focus on squeezing your shoulder blade. Pretend someone has a hook in your shoulder and they are pulling on it, kinda like squeezing your shoulders together. Keeping your elbow stationary, not bending at the joint will remove your bicep from the movement.
