I am having a similar problem. I've set my fat at 40%, protein at 40% and carbs at 20%. I'm doing ok with the carbs, but I can't seem to get enough protein and my fat tends to creep closer to 50%. Exercise is building muscle, burning calories and improving your cardiovascular health. That is not nothing. Exercise alone however will not make you lose weight. The most important part of losing weight is what you are eating.

Scientifically, carbs are carbs and your body will treat them similarly. However if you are going to go over on carbs, it is better to do it with fruit rather than bread/pasta as is contains lots of other good stuff like fibre and vitamins.

The 25% vs 75% that you are referring to just means that it is a lot easier to control your calories in vs calories out with diet than it is with exercise. Food stays in your digestive system for at least a day usually. If you fast for 3 days, you will empty out your intestines completely. When you start eating again, the number on the scale will absolutely go up a couple of pounds because you have food inside you again.

Do what feels good. If you are not hungry, don't eat. If you feel strong and have energy, go for a run. Your body will tell you if you need to eat. If you are like me, you'll probably be starving when you get back from the run and you can have a healthy snack, ideally some protein.
