The day, 15 or 20 years ago when I was working legs hard. After doing squats I felt a little twinge, but went ahead and did heavy (for me) leg presses anyway. That was the start of years of back trouble!

Rowing, done correctly, is primarily a leg workout. There are lots of exercises to strengthen and "Tone" Certainly resistance training would be the most obvious. Body weight exercises could included Chair dips, pushups, pullups.

Interestingly, I went to do some cardio the other day and all the women in their tights, makeup and dyed hair gave me this look like "What are YOU doing here? Why aren't you in with the stinky muscle men?". Seems they thought the only reason I could be there was because I was gay or just wanted to check out their gently…

Welcome! I would just say that complex carbs are not the enemy and you may not want to cut them out. Simple carbs and sugars - yes, helpful to cut down on those.

I find most reasonable quality protein powders to mix quite well. Not like in the olden days (Weider Weight Gain powder - ugh!) Have blender on low with liquid and slowly add powder I guess.
