That effectively rules out a majority of exercises. The main contraction you are looking for then is called isometric. This is basically a static muscle contraction. Play around with regressions and progressions to create a habit. For instance, my normal wake up time is 9:00am and I would like to wake up at 5:00am to run. First week I start at 8:30am, second week I start at 8:00am and so on. In a couple of weeks you should have reached your goal.
