I usually do 10-15 minutes of cardio, bike or rowing. Very rarely I'll take a spin class before then take a 10 minute break, drink a protein shake and then lift. I rarely do warm up sets. If I do it's mostly just to make sure my form is good. Maybe 2 or 3 reps about 20lbs or so less than my first working set.

I should specify that I used a different entry for regular aqua classes that are much more cardio based. My deep water class had no cardio component and was strictly strength/isolation work. Strength training burns a lot less calories than cardio which is why I used only 20% of the easiest swim entry.

When I took this type of class I just made my own entry in the exercise log and I used about 20% calorie burn from the easiest swim entry just to be on the safe side. I really liked that class!

Try different brands. I'm using Trader Joes 2% greek yogurt now but haven't tried a lot of them. I know there are vanilla flavored greek yogurts. On a recommendation from a friend I tried some chocolate protein powder, a bit of PB2 and an ounce of soy milk today and it was soooooo good!

Also the MFP calorie burns are pretty inflated. I would always underestimate their numbers. For example if I ran for 60 minutes I would log it as 30 and eat those calories. I lost steadily so the exact accuracy of mfp's burns didn't worry me much.

As someone who is new to yoga I wouldn't start with DDP or vinyasa. Look at fitnessblender or other sites for beginner yoga practices but if you can definitely try to get to a few classes like the earlier posters suggested. They are immensely helpful and a yoga mat is a necessity for yoga.

You can't spot reduce specific areas but eat at a deficit and the weight will come off where it wants based on your genetics. Rowing is a good full body workout and yes, it should be low impact on your knees but the knees do bend quite a bit so be cautious if you have mobility issues.

Also to build strength. Strength is different than the size of your muscles. You are building the strength of the muscles you have so you can open pickle jars, carry all the groceries in at once, lift a child over your head to feel like a giant and perhaps most important to you, become a better runner.
