For muscle hypertrophy 8-12 reps is great and will need to be a fairly taxing weight where the last couple of reps will be a struggle. I guess this depends on your definition of heavy though.

Stay in a moderate deficit and lift heavy for 8-12 reps per set. Toning is building muscle. Make sure you are getting enough protein too. How many times a week are you lifting?

This last week I have made a chicken bolognaise. Its Chicken breast, tin of chopped tomatoes, tomato puree, red onion, garlic and italian herbs. Its about 227 cals, 38g protein, 9g carbs, can't remember the fat macros, low. I couple this with 125g wholegrain rice. Around 35g carbs 3g fat 4g protein. I also aim for 25g…

I had 1x Youngs Basa fillet with cracked black pepper with the most amazing food discovery - broccoli rice! Who knew eh? Picked up a pot of the stuff from Morrisons today. 132 calories for 300g - was reduced too and a bargain at 75p!

12lbs in a week sounds very odd! What was your diet like this past week? How much did you eat? Are your scales possibly broken?

It's a great workout but for weight loss it will need to be combined with a calorie deficit diet.

Dropping weight is all about the calorie deficit. Make sure you have a 500cal deficit from your TDEE and the weight should fall off. I use a foam roller for exactly the same thing. My IT band on my right leg causes me all sorts of problems. I would try and describe how to use the foam roller properly but it would take ages lol Best thing to do it watch some YouTube videos on it. I found those very helpful.
