The First 7 Days of Our 21-Day Arm-Sculpting Challenge

Getting started: The challenge consists of five basic exercises that help to target all the areas of your arms. Over the course of the challenge, you will increase the number of reps you're doing of each exercise, eventually working up to three sets of 15 reps for each exercise.

Below is an explanation of how to do each of the five exercises, followed by the plan itself. Choosing the appropriate size weight is key here — you want one that fatigues your muscles by the end of the three sets. If the challenge ever feels too easy, that's your cue to increase the weight of the dumbbells (and if you find you are fatiguing too early, decrease the weight amount). Beginners should start the plan with five-pound weights, and for you more-experienced lifters, make this challenge work for you by grabbing a heavier set.

Bicep Curl

• Start by holding a dumbbell in each hand at the sides of the body.
• Keeping your elbows close to your side, slowly raise the dumbbells to the chest.
• Moving with control, lower back to the starting position.
• This counts as one rep.

Upright Row

• Place a dumbbell in each hand with your palms facing your body, shoulders over the pelvis, and a slight bend in the knees.
• Keeping the dumbbells close to your body, raise them to your shoulders, bending your elbows out to the sides. Slowly lower them to the starting position.
• This counts as one rep.

Triceps Kickback

• Holding a dumbbell in each hand, hinge forward from your hips, bending the knees slightly. Bend your elbows behind you.
• Straighten your arms behind you with your palms facing in. Your arms should be parallel to the floor. Squeeze your triceps, and then return to the starting position.
• This counts as one rep.

Overhead Shoulder Press

• Hold a dumbbell in each hand just above the shoulders, palms facing in.
• Straighten the arms above you.
• Bend the elbows coming back to the starting position to complete one rep.

Bent-Over Reverse Fly

• Holding a dumbbell in each hand with your closed palms facing out, stand with the knees slightly bent. Keeping your back flat, bend forward at the hip joint.
• Lift both arms to the sides, maintaining a slight bend in the elbows, and squeeze your shoulder blades together. Then, with control, lower the dumbbells back together.
• This completes one rep.

Choose an appropriate size dumbbell (three to eight pounds) and follow the plan below. Every other day is a rest day to give your muscles a chance to rebuild and become stronger.



Day 1 - 8 reps of each (3x)
Day 2 - Rest
Day 3 - 8 reps of each (3x)
Day 4 - Rest
Day 5 - 10 reps of each (3x)
Day 6 - Rest
Day 7 - 10 reps of each (3x)


Day 8 - Rest
Day 9 - 12 reps of each (3x)
Day 10 - Rest
Day 11 - 12 reps of each (3x)
Day 12 - Rest
Day 13 - 14 reps of each (3x)
Day 14 - Rest

Day 15 - 14 reps of each (3x)
Day 16 - Rest
Day 17 - 15 reps of each (3x)
Day 18 - Rest
Day 19 - 15 reps of each (3x)
Day 20 - Rest
Day 21 - 15 reps of each (3x)

    Walked w/DH and Bean this morning then got on the bike then went to 1st grade then worked out to JM's 30 Day Shred, now I'm going to read!!!

    So...5.71 miles for 12,461 steps; 51 mins on the bike for 15.00 miles; 20 mins w/JM's DVD.

    Chris I did some of these tonight. Of course since I am still not totally better I used my pom poms instead of dumbbells! o:)

    Well I added Tut to the large tank. I used my largest net, he still got hung up in it. I just did not realize how large he is. Over 4 inches anyway. And he does not bend! So he received some scale damage. :'( But Al has got me watching them. Tut does not care about Al. Al goes from trying to intimidate, to hiding, to trying to be his best buddy. Weird. Maybe Flicka, the fire fish, can come out now. Al seems to be preoccupied. :D

    Clara your daughter is lovely!!

    I managed 6.0 miles for 13,108 steps; 12.75 recumbent miles in 45 minutes; went to 1st grade; 30 minute JM DVD...Shred It w/Weights. It was a good day.

    Bean is back to his ole self! He had a wonderful time today!

    Tomorrow is bike day. Hope to make up for Thanksgiving potluck at work. Three pounds appeared overnight - that should not be possible! I have to remember to be vigilant!

    I completed the challenge and had tennis practice for 60 minutes. Back to work and very busy.

    Clara your daughter is gorgeous. What a beautiful bride!

    Debating buying another Fitbit. I'm a little concerned because the reviews online have a lot of complaints about the clasp. Hmm...

    Kathy, I wonder what Fitbit would say/offer if you wrote customer service and told them you lost it because of the faulty clasp. They might offer you a new one at a discount...maybe. It's worth a try. Their customer service has always been great.

    I like this idea Kathy. It could not hurt to try. And you did seem to enjoy it so much.

    Paula I will keep those 3 pounds in mind when we have our potluck this Friday. Thanks for the warning. :wink:

    MFP only counts time spent bicycling, not miles. So it does not know that I went further in that lunch hour (almost 8 miles) than before. Sore body parts, badges of honor!

    Walked w/DH and Bean then got on the bike then went to 1st grade then met w/DDD and our trainer for an hour. It was a good day! Stayed within my calorie goal.

    Today I walked w/the boys then got on the bike then went to 1st grade then made soup then did JM's 30 DS L1. I'm done! Tomorrow is my weigh in. I'm hoping for a good week!! It's our rest day but you never know. going to the Harvest Festival Saturday and to a family b'day in Stockton on Sunday. Exercise is a big question....

    Starting to feel better Chris. I was pretending to be retired on Wednesday when I stayed home. I just needed curlers in my hair and some bomboms! o:)

    My 3 pounds are all back. They keep disappearing and reappearing. :pout: There should be a "pout" emoticon...

    I walked today during a 10min break and then again after work - 1.6 mile altogether. As Kathy would say, better than sitting on the couch.

    Glad you're feeling better Shelley. Did you have a blizzard last week? We've been getting about half a day of rain each week - a nice start to a wet year. It's supposed to slam us in December, and that means it'll probably double-slam you. And I think Kathy's had more rain than sun this year. How strange it all is.

    Paula, you already know this but I'm going to say it anyway...just keep at it, my friend, this works. The pounds will come off. :*

    I hit the lowest weight I've been all year this morning! I was a bit surprised because yesterday was a total REST DAY for me! I'm pretty happy!! :D

    Today I'm going to the Harvest Festival with a couple of friends. We go every year. It'll be fun. I'll pick up a couple of Christmas gifts and get some ideas.

    Don't know what's going to happen with my exercising today...we'll see how I feel when I get back from Sacramento.

    Two-and-a-half of the pounds were gone again this morning. It's a mystery. :noway:

    Tennis match yesterday. My team loss 4 of 5 :( What can I say but we played hard and it will get better. It's difficult when you move up to the next level. The teams are just much better...we will get there. My doubles partner and I played pretty good...we loss 4-6 & 2-6.

    Now for some good news...drumroll....I finally did it 199. :D I really hit it last week but I waited to make sure it sticks as I've been up and down so much. At my highest I was 248; at least that I know because I didn't get on scales for years. I wore a size 20 but now I'm a large...size 14/16...no longer in plus sizes!

    Ladies you have been inspiring, supportive and motivating. I would have given up and probably been starting over once again with out you. But you all keep me going despite losing & gaining the same 5 pounds for months. ;)

    Now on to the next mini goal...my next 10 lbs...189

    Paula I have those same issues. Not sure some days why they are back, and grateful other days that they are gone again. :*

    Congratulations Chris! What a year for us all.

    I am still battling this cold and sore throat. But steadily feeling better. I have been walking and doing a little weights each day. Today we took the boys to their off leash park. Half is still closed due to work on the river beds. But Timmy wanted to walk his old path so bad. He may not be with us much longer. I looked at his big Brown eyes and said the heck with it. I crossed the barrier with all the cruel words. Path closed! Authorized personnel only! ETC. Timmy was so happy. He ran on ahead on his path. And no evil Orcs interrupted his day. It was 50 degrees today. And yes, we did get snow Friday. And Rocky just shook his head and joined us. o:)

    KATHY - So happy for you! Good job! So exciting and isn't it fun to get out of the plus sizes. Only sad thing is all your pretty clothes you had. :cry: And congratulations on moving up a level in tennis too. Another great accomplishment. pom poms up for you!!! :drinker:

    Shelley - you little rebel, you! Timmy's such a bad influence! :laugh: Glad you're feeling better. We had balmy weather today but it's supposed to get chilly next week. I think it moves to you from us. Time for the ear muffs!

    Chris, You're right - they came off again (well some of them) but they may be back. Was afraid to look at the scale today after yesterday's slugfest (no fists allowed).

    Made up for it today and walked the whole swing trail. Half of it is through bowers of bay and oak, just beautiful! Took pictures and sent them but must have been out of range, because they didn't arrive. :sad:

    So happy to hear how well everyone is doing!

    Shelley I'm glad Timmy gets what he wants...the little hellion! And I think if anybody stops you, just flash your badge at them and them them that your team is investigating. You don't have to tell them it's Timmy is investigating all the spots on the trail...they don't need all the info. bwahahah!

    Good to hear your pounds disappeared, Paula! I love those days, and I really like when they don't come back again...

    Went to the gym w/DDD then walked w/DH and Bean for a bit then went off by myself for a bit then got on the bike. Then we drove to Stockton for the b'day party. We stayed 2 1/2 hours then came home...I'm happy!

    I managed 30 mins at the gym; 7.44 miles for 15,384 steps; 45 mins on the bike. It was a good day!

    NO school all next week, so I'll see what I can do with myself!! Reading......

    Guests came back and we went on a weekend getaway. Then got a call. MIL in hospital so have been at the hospital all day. She had a heart attack so we're seeing what medicine will do for her.
    Only good thing is I did get to fitness center at the hotel every day!
