I would say no more than 4oz of meat. And measure it before you cook it. I am not possitive, but I think a "healthy" portion size is anywhere from 3 to 4oz of meat for red meat, pultry and fish... at least that is how much I have been eating :)

I have a simular schedule. I like to bring raw almonds or baby carrots and humus. Sometimes I bring a small salad sprinkeled with a crumbly cheese, like feta or blue (I don't use dressing). And some days I get a small fat free latte - lattes fill me up!
