You don't need a trainer -- check out programs such as StrongLifts 5x5 (that's what I use) -- start lifting and increase as you can and keep lifting -- and lift heavy things, not those little pink dumbbells.

Any of the back bends will stretch your back the opposite of your daily grind -- I like camel myself.

If your at the gym why not take advantage of the free weights -- check out StrongLifts 5x5 -- an excellent way for a beginner to get into strength training -- take a spin class or yoga -- don't forget to get in some cardio as well and if you enjoy running start running for distance

I use StrongLifts 5x5 -- it recommends training on alternate days and the program itself switches from A workout to B workout so you aren't over training any one part of the anatomy.

Remember that the levels and RPM's called out by the instructor are just suggested for the class -- you can set you bike lower and go slower as needed -- same with standing in positions -- sit if needed. I try to have a mix of one scoop of whey protein with a cup of unsweetened almond milk just after I get home from the gym on lifting days -- seems to take some of the stiffness out of my body and in general makes me feel a little better after pushing the muscles for a hour or so.

I would also recommend StrongLifts 5x5 - I use the iphone app and it makes it easy to know what to do each time I go to the gym
