What is density? A pound equals a pound but it takes a lower volume of steel to equal a pound vs feathers. Not really relevant to the thread though as OP isn't building any muscle.

Get a program for weights, cals seem high but probably accurate for your weight assuming a .5lb deficit. Weigh whenever you like, don't over think things. Weigh your food.

A beginner for both programs could easily do both. Neither are strenuous assuming you're not extremely overweight.
