free weights are ALWAYS better than machines (unless you have an injury or dont have a spotter), you are restricted in your movement with machines

a shake i make EVERY day contains: whey protein (quick absorbing protein though, casein protein is probably what you are looking for?) instant oats (its just porridge (or oatmeal if you arent irish) ground up into powder, its slow release) nesquik (you should know what that is) low-fat milk

make it yourself? i get my protein on the internet for a good price, mix it with low fat milk and nesquik...mmmmm
