I think, for breakfast 3 whole eggs, green tea and fruits(orange, apple, strawberries etc). In lunch a big Salad ,Broccoli, brussel sprouts, artichoke hearts, cherry tomatoes, peas, onion, half an avocado and meat of your choice.

I don't think its important to take protein shake before or after exercise. It depends on your own preference. In my opinion doing exercise after taking a glass of luke warm water with lemon is more beneficial.
