How can I work out my iron and calcium targets in grams?

Hi there, I've been filling in meals/diet planner for the past week. I regularly fall low on iron and calcium no matter how much green veg I eat (I can't have dairy, gluten or nuts/seeds). The nutrition information for calcium and iron is in % and I really want to see it in grams so I can work out how to improve it. Can anyone help?

And is this what mfp uses? Does it adjust for age? According to
https://ods.od.nih.gov/factsheets/Iron-HealthProfessional/#h2
Women over 50 only need 8mg which makes sense. Any idea how I find out mfp settings?0
