Help I dont know how to use interval timer with Bodyrocktv?

I downloaded an app in my blackberry phone. I am checking below link to do it later when I go home!

So, how do I use it? In the application that I got it has these:
High Intensity 00:00
Low Intensity 00:00
Repetitions 00:00
Preparation 00:00
Cool Down 00:00
Start 00:00
So in the workout it says
Part #14 minutes of Interval Training
Backward Lunge Knee Up (left leg)max. reps during 30 second interval
Backward Lunge Knee Up (right leg)max. reps during 30 second interval
Plank Jumpsmax. reps during 30 second interval

This workout is 22 minutes long and it’s a combination of interval training and a max. set challenge. There are 7 parts that you will complete back to back with just a short break in between. The 1st, 3rd, 5th, and 7th part is 4 minutes of interval training so you have to set your Interval Timer for 6 rounds of 10 seconds and 30 seconds. Try to do as many reps during each 30 second interval. Use the 10 seconds of rest to write down your scores. The 2nd, 4th, and 6th part is 2 minute challenge and your goal is to complete as many sets as possible during this 2 minute count down.

For the 1st, 3rd, 5th and 7th parts you'd set as 30 seconds high intensity, 10 seconds low intensity with 6 repetitions. For the 2nd, 4th and 6th parts you could just use a simple stopwatch counting down 2 minutes, or set as 2 minutes high intensity, 1 minute low intensity with 1 repetition.
I'd ignore the preparation and cool down parts for now, but theoretically you could set up your warm up and cool down with that.

Im going to send you a friend request and I hope you dont mind me asking you stuff I need help with! Im going to start bodyrock today after work with this workout, I want to workout everyday, but then again I need to rest right, how many days should I take as rest? I am going to use up randomly workouts that are with no equipments in her website.. or do you thing I should do something else?0 -

No problem, happy to help. I love Bodyrock workouts. If you search through the archives there are so many to choose from. I think it's fine to work out almost every day. I take a rest day every week or so, depending on how I'm feeling. It's really about listening to your body. But yeah if you commit to regularly doing the workouts and pushing as hard as you can, they are really effective.0 -

No problem, happy to help. I love Bodyrock workouts. If you search through the archives there are so many to choose from. I think it's fine to work out almost every day. I take a rest day every week or so, depending on how I'm feeling. It's really about listening to your body. But yeah if you commit to regularly doing the workouts and pushing as hard as you can, they are really effective.
Thanks! I just added you. Now another question if its ok to ask! How to I alternate programs. Like if I did this workout today which one SHOULD I do tomorrow, or I can just pick up any randomly from my list?0 -
I would look for a workout that has different exercises that work different parts of the body, like I wouldn't do another with lunges or push-ups right in a row.
Here's what I did: On a day when I had a lot of time I went through the archives and looked at basically all the workouts (be warned their archive system is terrible) and bookmarked the ones I wanted to do at some point. I have a bookmark folder with just Bodyrock workouts and each week I go through and pick the ones I want to do. So I try to mix them up and make sure I'm not doing the same things over and over again.
Or you can follow their schedule. They post a workout schedule every week that includes new and old workouts.0 -
