Help - shoulder issues

Recently have started to train again and my arms are seriously weak, picking up weights not heavy 3kg, to lift them above my shoulder hurt. I'm a small build and everything else is good, it's just that, this is hindering me and my shoulders are naturally really tight because of the job I do (Head of Media, so I sit down most of the day. Bad posture I think!

Any suggestions?
