Learned something new....HIIT

All this time, I've thought I was doing HIIT, and now I learn I have probably never done a true HIIT session. I learned this morning that a true HIIT session takes you from 100% of your HR (which even very fit people can withstand for typically less than a minute) to 0-20% of their HR- virtually standing still or strolling.

What I've been doing is simply interval training. I get my HR pretty high (85-90%), and then pretty low (~30%), but can typically go for about 30-45 minutes. In a true HIIT workout, the goal is more like 20 min.

So, my question is, what are the benefits of a traditional interval workout compared to steady cardio and compared to true HIIT? I tried looking this up, but b/c of all the buzz with HIIT, all info I could find referenced this, and not a lower intensity interval program.
