Excercise calories and sugar/sodium

Hi everyone,
I just read the posts for newbies about eating your excercise calories - something which I actually have not been doing since I started this 11 days ago - I've been keeping between 1100 and 1200 calories a day, and earning around 440 from cardio. I have a stubborn 7lb to shift.
It's great news to me that I can start eating more calories (even though I can't really believe it will help!) but my problem is that I'm already going over the protein, sodium and sugar values. How vital is it that I stay 'within budget' for these?
Looking at tomorrow's plan I currently have another 250 calories to spend of my excercise calories, 75 carbs, 12 fat, but no protein, sugar or sodium. What on earth can I eat that doesn't have any of those?
Possibly I'm asking stupid questions and the big answer is that I need to look at what I'm eating that has so much sodium and sugar in it in the first place, but how do others keep these values low?
Your help is very appreciated.

I wouldnt even begin to tell you how much of a "set goal" myfitnesspal gives.... for I had my own ...followed it and it worked for me. My protein goal was NO LESS than 60-80 grams a day. sugar was do not eat anything more than 8grams of sugar per 100 cal...fruit was exempt to this because of the type of sugar...but I chose wisely and moderated it into my daily cal. Sodium i kept low as possible. If twas high I always noticed a water gain in my weight....or i knew it would fluctuate because of a once n a blue moon treat of sodium....but usually kept it low..read my labels n chose wisely. my diary is open from when i first started here.0

For some reason MFP likes to set your protein goals really low... I think most folk on here have adjusted their protein to be higher. I aim to eat at least 100g per day.0
