low carbers-what do you eat before and after a workout?

Today I had egg muffins and some grapes, and then 2 hours later, went for a 3.5 mile run. I was exhausted. I need to refuel a little before but IDK what to eat that won't make me get crampy.

Also, what do you eat immediately after?

    I'm low carb and yet I eat serious carbs each morning to keep me low carb throughout the day...if I don't oatmeal load in the morning, all I want is carbs all night! (I run about 6 miles a day and I need the carbs at some point; earlier is better than later since if I want carbs later it turns into me craving junk carbs like simple sugars.)

    I eat oatmeal (1/4 cup--> 1/2 cup prepared) - I make it w 1/4c water and 1/4c skim milk.

    Usually, all day I eat mostly protein and use apples as snacks.
